Barbell Banded Weighted Plate Bench Press

Setup

  1. Set up a flat bench inside a power rack and loop heavy-duty resistance bands through the center of weight plates.
  2. Hang the banded plates onto the ends of the barbell, ensuring they are secure and have room to swing freely.
  3. Lie on the bench with your feet driven into the floor and your eyes directly under the bar.
  4. Grasp the bar with a slightly wider than shoulder-width grip, wrapping your thumbs securely.

How to do it

  1. Unrack the bar and hold it at full extension for a moment to allow the hanging plates to settle.
  2. Inhale and lower the bar to your mid-chest with a controlled 3-second eccentric, resisting the horizontal sway of the plates.
  3. Exhale and press the bar back to the starting position using a steady, vertical drive.
  4. Maintain a consistent tempo to prevent the oscillations from becoming uncontrollable.

Form checklist

  • Keep shoulder blades retracted and pinned firmly into the bench throughout the set.
  • Maintain a slight arch in the lower back while keeping the glutes in contact with the bench.
  • Ensure elbows stay tucked at a 45-degree angle to protect the shoulder joints.
  • Keep your wrists stacked directly over your elbows to maximize force transfer.
