Dumbbell Biceps Curl

The dumbbell biceps curl is a fundamental isolation movement that builds the biceps brachii and brachialis while improving forearm strength. Using dumbbells allows for a greater range of motion and helps correct muscle imbalances between arms.

Setup

  1. Stand with feet shoulder-width apart, holding a dumbbell in each hand with palms facing forward.
  2. Keep your chest up, shoulders back, and elbows tucked tightly against your ribcage.
  3. Maintain a slight bend in your knees to stabilize your lower body and prevent swaying.

How to do it

  1. Exhale and curl the dumbbells toward your shoulders by flexing the elbows, keeping your upper arms completely still.
  2. Squeeze your biceps at the peak of the movement for a one-second pause to maximize muscle fiber recruitment.
  3. Inhale as you lower the weights back to the starting position using a controlled three-second eccentric tempo.

Form checklist

  • Keep elbows pinned to your sides; do not let them swing forward or flare out.
  • Avoid using momentum or leaning your torso back to 'swing' the weight up.
  • Maintain a neutral wrist position to avoid excessive forearm strain.
  • Fully extend your arms at the bottom of every rep for a complete range of motion.

Pro tips

  • Rotate your pinkies toward your shoulders at the top of the movement to maximize the peak contraction of the biceps.
  • Keep your glutes and core braced throughout the set to create a stable anchor for the arm movement.

Make it harder

  • Perform the movement seated on an incline bench to put the biceps in a greater stretched position at the start of each rep.
  • Add a three-second pause at the 90-degree angle during the lowering phase to increase time under tension.
