Band Alternating Biceps Curl
- Beginner
- Isolation
- Rep-based
- Upper arms
This isolation exercise uses constant resistance to build the biceps and forearms, while the alternating pattern improves unilateral focus and core stability. The band provides increasing tension as you reach the peak of the contraction, maximizing muscle fiber recruitment.

Setup
- Stand in the center of a resistance band with your feet shoulder-width apart to create desired tension.
- Grasp the handles or ends of the band with an underhand (supinated) grip, palms facing forward.
- Stand tall with your chest up, shoulders pinned back, and arms fully extended at your sides.
How to do it
- Exhale and curl one hand toward your shoulder by flexing the elbow, keeping your palm facing up throughout the movement.
- Squeeze your bicep hard at the top of the movement for one second while keeping your elbow tucked at your side.
- Inhale and slowly lower the hand back to the starting position over a 2-second count, maintaining tension on the band.
- Repeat the movement with the opposite arm, alternating sides until the set is complete.
Form checklist
- Keep your elbows pinned to your ribcage to prevent the shoulders from taking over.
- Avoid leaning back or using momentum to pull the band up; keep your torso stationary.
- Ensure the arm reaches full extension at the bottom of every rep.
- Keep your wrists neutral and strong, avoiding any curling of the wrist toward the forearm.
Pro tips
- To maximize the bicep peak, consciously try to rotate your pinky toward your shoulder at the top of the curl.
- If the band feels loose at the bottom, widen your stance to take up more slack and ensure constant tension.
Make it harder
- Slow the eccentric (lowering) phase down to 4 seconds to increase time under tension.
- Perform a '1.5 rep' style where you curl to the top, lower halfway, curl back to the top, and then lower fully.
