Stick Shoulder Rotation Over Head

Setup

  1. Stand tall with your feet shoulder-width apart and your core engaged.
  2. Hold a stick, PVC pipe, or long towel with a very wide overhand grip in front of your thighs.
  3. Ensure your arms are fully extended and your shoulders are pulled down and back.

How to do it

  1. Inhale and slowly lift the stick upward in a wide arc, keeping your arms perfectly straight.
  2. Continue the rotation over your head and down behind your back until the stick touches your glutes.
  3. Exhale as you reverse the movement, bringing the stick back over your head to the starting position.
  4. Maintain a slow, controlled tempo, taking approximately 3 seconds for each phase.

Form checklist

  • Keep your elbows locked and arms straight throughout the entire movement.
  • Avoid arching your lower back or thrusting your ribs forward as the stick goes overhead.
  • Keep your neck neutral and avoid poking your chin forward.
  • Maintain a consistent grip width on both sides to ensure symmetrical rotation.

Pro tips

  • Focus on retracting and depressing your scapula (shoulder blades) as the stick passes the highest point of the arc.
  • If you feel a sharp pinch, widen your grip immediately to reduce the intensity and protect the joint capsule.

Make it harder

  • Gradually move your hands closer together to increase the stretch and the required range of motion.
  • Pause for 2-3 seconds at the 'sticking point'—the tightest part of the arc—to deepen the stretch.
